Desk Stretches: A 5-Minute Routine for Neck, Back and Wrists

A five-minute desk routine for the neck, upper back and wrists, the stretching terms translated into plain English, and how often to get up and move.

Search for desk stretches and you get a wall like this: "cervical retraction, upper trap stretch, thoracic extension, tendon glides, microbreaks every 20 minutes." Your neck is stiff after an afternoon at the screen, and the advice reads like a chart note.

Here it is in plain English: a five-minute routine for the neck, back and wrists, and how often to move between rounds.

The words, translated

  • Microbreak: a pause of 30 to 60 seconds. Stanford's ergonomics team suggests one about every 20 minutes to break up a static posture, a position you haven't changed in a while.
  • Static stretch: move into a gentle pull and hold it; at a desk, 15 to 20 seconds is plenty.
  • Dynamic stretch: moving a joint through its range repeatedly without holding, like shoulder rolls.
  • Cervical retraction: the chin tuck. Cervical means the neck, the seven small vertebrae under your skull.
  • Upper trap stretch: ear toward shoulder. The upper trapezius runs from neck to shoulder.
  • Thoracic extension: gently arching the upper back, the part of the spine your ribs attach to.
  • Tendon glides: a sequence of finger positions that keeps the hand's tendons sliding.

The five-minute routine

MoveHowDose
Chin tuckDraw your chin straight back, eyes level5 sec, 10 times
Ear to shoulderTilt your ear down, shoulders relaxed20 sec each side
Upper back archLean your shoulders back over the chair top20 sec, twice
Seated twistSit tall, turn your torso, hand on the chair20 sec each side
Wrist stretchesArm out, bend the wrist down, palm up then palm down15 sec each, both arms
Tendon glidesHigh-five, bend at the knuckles, curl the top joints, make a fist5 sec each, back to high-five between

Hidden tip: during the ear-to-shoulder stretch, hold the edge of your chair seat with the opposite hand. It keeps that shoulder from rising, so the stretch lands where it should.

False friends: tension and pain

"Tension" and "pain" sound like neighbors. They're not. Tension is a mild pull in the muscle; pain means you've gone too far, so ease off. And never bounce.

The word that oversells

The phrase I'd retire tomorrow is "perfect posture". An NHS physiotherapy leaflet puts it plainly: there is no such thing, and the time spent in one position is what matters. I keep a plastic spine model on my clinic desk, and I tell patients the best posture is usually the next one.

How often to move

  • Every 20 to 30 minutes: stand up and move for a minute or two. Cornell's ergonomics guidance adds that simply standing isn't enough; movement is the point.
  • About once an hour: run the full routine.

Hidden tip: stack an eye break onto each microbreak. Look at something about 20 feet away for 20 seconds while you do your chin tucks.

See a doctor if

  • Your thumb, index or middle finger tingles or goes numb, especially at night.
  • Neck pain comes with a severe headache or changes in vision.
  • Your wrist is swollen, or nothing improves after two to three weeks.
